Short on time? You can still build a solid upper-body workout at home with a simple push-up board and a few focused rounds. This beginner-friendly 7-minute routine is designed to be easy to follow, requires very little space, and works well for home training.
What you need
- A push-up board or stable floor space
- About 7 minutes
- Optional: resistance bands for extra variety
If you want a compact setup, check out the SimonFitness Foldable Push-Up Board. It is designed for home workouts and folds away when you are finished.
The 7-minute push-up board routine
Minute 1 — Easy warm-up
Start with controlled shoulder circles, arm swings and 5 to 8 slow push-ups. Keep the pace comfortable and focus on good positioning.
Minute 2 — Chest focus
Use a wider hand position on the board. Perform controlled repetitions for 30 seconds, rest for 15 seconds, then repeat for another 15 seconds.
Minute 3 — Triceps focus
Move to a closer hand position and keep your elbows controlled. If full push-ups are difficult, perform the movement from your knees.
Minute 4 — Slow reps
Take roughly three seconds to lower yourself, pause briefly, then press back up. Fewer high-quality repetitions are better than rushing through the set.
Minute 5 — Resistance band add-on
Add a pulling movement to balance your workout. A resistance rope or band can be used for rows, pull-aparts or light arm work. The SimonFitness Resistance Training Set is one option for adding pulling exercises at home.
Minute 6 — Push-up ladder
Do 2 push-ups, rest briefly, then 4, then 6. Continue only while your form stays clean. Beginners can keep the numbers lower.
Minute 7 — Final controlled set
Finish with one comfortable set using the hand position you prefer. Stop before your technique breaks down and finish with a short shoulder and chest stretch.
How often should you do it?
Two to four sessions per week can be enough for many beginners to build a consistent training habit. Adjust the number of repetitions and rest time to your current level.
3 tips that make home workouts easier to stick with
- Keep your equipment visible. If your setup is easy to reach, it is easier to start.
- Track one simple number. Record your total clean repetitions and try to improve gradually.
- Keep sessions short. A focused seven-minute workout is more useful than a long workout you keep postponing.
